One exercise. Three different demands. Move with power, hold with purpose, then finish under control.

Our 12 × 3 × 6 sequence combines three familiar forms of resistance work in a deliberate order, using an appropriate exercise and the same manageable weight or your own bodyweight throughout.

How the Three Hits Work

Think of a comfortable chair rise or a suitable squat. Choose a range of motion and resistance that allow good technique. The numbers describe the method’s framework, not a target to force through pain or loss of form.

Power Repetitions

Lower in control; on the working phase, aim to rise with a quick, purposeful effort. The movement should still look composed. Do up to 12 quality repetitions, stopping sooner if speed or technique fades.

Isometric Holds

Pause at a suitable point in the movement and maintain a steady position for three manageable holds. A short hold may be enough to start. Keep breathing and avoid an uncomfortable joint position.

Slow Repetitions

Finish with up to six smooth repetitions at a deliberately controlled pace. The illustration uses about three seconds lowering and three seconds rising. End the set if control or comfort is lost.

Why This Order?

Change the Demand, Keep the Exercise

Quick force production is placed first, while you are freshest. The holds ask you to maintain tension in a position. The slow finish asks you to keep moving with control after the earlier work.

That is the idea behind ‘Triple Hit’: speed, stillness and controlled time under tension within one sequence.

What It May Help You Practise

  • Intentional, well controlled movement.
  • Holding a useful position steadily.
  • Continuing a movement with good technique under some fatigue.

The method is designed to support strength and function alongside a broader activity plan. Specific gains in balance, fall risk, muscle mass or longevity cannot be promised from this sequence alone.

Why It Matters After 60

Strength Has More Than One Dimension

With age, muscle strength, muscle power and muscle mass can change at different rates. You may hear these discussed as dynapenia, powerpenia and sarcopenia. The terms help explain why a programme might include more than one type of muscle work.

12 × 3 × 6 offers a memorable way to practise different contractions. It is not a diagnosis or a proven treatment for any of those conditions. Nutrition, recovery, balance activities, regular movement and individual health needs still matter.

Everyday example: Rising from a chair calls for movement; carrying shopping asks you to hold a load; descending stairs calls for control. A varied exercise plan can prepare you for these different tasks.

Make Quality the Rule

  • Begin with a safe movement and a load you can control; consider coaching when learning the sequence.
  • Keep breathing during holds. Stop if you feel pain, dizziness, chest discomfort or unusual breathlessness.
  • Do not chase the full count as your movement slows or form breaks down. Recovery and suitable rest are part of training.
  • If you have a medical condition, recent injury, significant balance difficulty or concerns about exercise intensity, seek individual advice before trying the power phase.
